What the gut microbiome actually is
Your gut is home to trillions of microorganisms — bacteria, fungi and viruses — collectively called the gut microbiome. Far from being passive passengers, these microbes are deeply involved in digestion, immune regulation, vitamin production and even mood via the gut-brain axis. A diverse, well-fed microbiome is associated with better metabolic health, stronger immune function and lower levels of systemic inflammation. A depleted one is linked to conditions ranging from IBS to type 2 diabetes.
The science here is real, but it is also young. Many headlines overpromise. The honest position is this: the lifestyle choices that support a healthy microbiome are the same ones that support overall health — and fibre is king.
Fibre: the single biggest lever
Most adults in the UK consume around 18 g of dietary fibre per day — the NHS reports approximately 20 g while the British Nutrition Foundation estimates closer to 16 g; either way, both authorities recommend at least 30 g. That gap matters — fibre is the primary fuel source for beneficial gut bacteria, and without enough of it, those bacteria begin to break down the protective mucus lining of the gut wall instead.
Fibre divides into two types:
- Soluble fibre (oats, legumes, apples, linseeds) dissolves in water and is fermented by gut bacteria into short-chain fatty acids (SCFAs) such as butyrate, which feed colonocytes and reduce inflammation.
- Insoluble fibre (wholegrains, vegetables, bran) adds bulk, speeds transit time and feeds different bacterial populations.
You need both. Practical targets: a portion of legumes (lentils, chickpeas, beans) every other day adds around 6–8 g; swapping white bread for wholegrain adds 2–3 g per slice; a 200 g serving of broccoli adds around 5 g. Build up gradually — increasing fibre too quickly can cause bloating as your microbiome adapts.

The '30 plants a week' target — and why variety beats any superfood
Observational research, including the American Gut Project (McDonald et al. 2018), found that people who ate 30 or more different plant foods per week had measurably more diverse gut microbiomes than those eating fewer than 10. The mechanism is straightforward: different plants contain different fibres, polyphenols and phytonutrients that feed different bacterial species. Monocultures — even high-fibre ones — narrow the microbiome.
Every distinct plant counts toward your 30: different vegetables, fruits, wholegrains, legumes, nuts, seeds, herbs and even spices. A meal of lentil soup (lentils, tomatoes, onion, cumin, coriander, garlic) ticks off six plants in a bowl.
This evidence is observational — the 30-plants target has not been tested in a controlled trial as a causal intervention. But the underlying principle — that diversity of plant intake drives microbiome diversity — is biologically plausible and well-supported. There is no credible downside to eating more varied plants.

Fermented foods vs probiotic supplements
Fermented foods — live yoghurt, kefir, kimchi, sauerkraut, miso, kombucha — contain live microorganisms that reach the gut. A 2021 randomised controlled trial from Stanford University (Wastyk et al., Cell) found that a high-fermented-food diet increased microbiome diversity and decreased markers of inflammation compared with a high-fibre diet, though both diets had benefits. This is promising, but it is early-stage science and does not mean fermented foods outperform fibre — most experts recommend both.
Probiotic supplements are a different matter. The evidence for specific probiotic strains is strong in narrow contexts — particularly Lactobacillus rhamnosus GG for antibiotic-associated diarrhoea, and certain strains for IBS. But the idea that a generic capsule 'improves' a healthy gut is not well-supported. Most orally ingested bacteria do not permanently colonise the gut; the effect disappears when you stop taking them.
If you are interested in probiotics for a specific condition, look for strain-specific evidence and involve a registered dietitian or your GP. For general gut support, fermented food first — it comes with protein, calcium and other micronutrients alongside the live cultures.

The gut-brain and gut-immune connections — what's real
You will see bold claims about the gut microbiome influencing everything from depression to autoimmune disease. The biology is genuine: the gut and brain are connected via the vagus nerve and a chemical signalling highway (the gut-brain axis). Gut bacteria produce neurotransmitters including serotonin precursors. And around 70% of immune tissue is located in or around the gut wall.
However, the leap from 'the gut influences the brain' to 'eating more sauerkraut will cure anxiety' is not supported by evidence. The gut-brain and gut-immune connections are areas of active, exciting research — not yet a proven clinical intervention at the lifestyle level. What we can say with confidence is that supporting gut health through fibre and dietary diversity supports the immune and neurological substrate, even if direct causal links remain under investigation.

What the hype gets wrong — cleanses, superfoods and supplement bundles
The wellness industry generates enormous revenue from gut health products: detox teas, colonic irrigation, multi-strain probiotic mega-doses, prebiotic supplements at premium prices. Most of these lack credible clinical evidence.
Gut cleanses: your liver, kidneys and gut epithelium already remove waste continuously and efficiently. There is no physiological mechanism by which a commercial cleanse 'resets' your microbiome or removes toxins. Some aggressive regimens cause electrolyte imbalances.
Single superfoods: no single food transforms gut health. Kombucha does not cure IBS. Bone broth does not heal a leaky gut (and 'leaky gut syndrome' as sold by wellness brands is not a recognised clinical diagnosis — intestinal permeability is real but poorly characterised and not treatable by a £40 supplement).
Generic probiotic bundles: see above — strain specificity and indication specificity matter. A high CFU count does not equal high benefit.
Spend the money on food diversity: a bag of mixed lentils, a pack of mixed seeds, a variety of fresh and frozen vegetables.
Gut health in the context of your fitness goals
If you are training hard — building muscle, losing fat or working toward a performance target — your gut health matters more than you might think. Adequate fibre supports stable blood sugar, which steadies energy and prevents the afternoon crashes that derail training consistency. SCFAs from fibre fermentation support mitochondrial function and reduce systemic inflammation, which directly affects recovery.
A high-protein diet (necessary for muscle building) does not harm gut health when you also eat adequate fibre — the two are complementary. The concern that protein 'acidifies' the gut or destroys good bacteria is not well-supported in people eating a varied diet.
