What it is

Pre-workout supplements are multi-ingredient blends sold in powder or capsule form and taken before training to enhance energy, focus and physical performance. They are one of the top-selling supplement categories globally — and also one of the most opaque. Most products contain the same core ingredients: caffeine, a nitric-oxide precursor (usually citrulline or arginine), beta-alanine, B vitamins and sometimes creatine. The packaging is often louder than the science. Strip away the branding and what you have is a delivery mechanism for a handful of ergogenic actives — some with solid evidence, others near-worthless at the doses actually present.

Does it work? The evidence

Performance and energy via known actives — Grade B

A 2018 multi-ingredient pre-workout review in the Journal of the International Society of Sports Nutrition examined the evidence across the main commercial categories and concluded that blends can improve training volume, strength and endurance — but that effects track closely with the doses of a small number of well-characterised ingredients.

Caffeine (Grade A) is the primary driver. The ISSN's 2021 caffeine position stand summarises meta-analyses confirming 3–6 mg/kg bodyweight improves endurance, strength output and perceived effort. That is ~210–420 mg for a 70 kg person. Many pre-workouts contain 150–300 mg per serving — adequate if that is the only source, insufficient or excessive depending on the individual. The problem: labels often hide caffeine behind "energy matrix" blends.

Citrulline malate (Grade C) raises plasma arginine more effectively than arginine itself, supporting nitric oxide production and blood flow. Evidence for resistance-training volume and the subjective 'pump' is moderate; aerobic performance benefits are not convincingly demonstrated. The operative dose is 6–8 g of L-citrulline or 8 g of citrulline malate — well above the 1–2 g sometimes included in underdosed blends.

Beta-alanine (Grade A for 1–4 min efforts) buffers hydrogen ions in working muscle by raising carnosine. The ISSN beta-alanine position stand confirms benefits for high-intensity efforts lasting roughly 1–4 minutes — HIIT, CrossFit, 400–1500 m events. It requires 4–6 g/day and 2–4 weeks of loading to reach saturating muscle levels; a single pre-workout serving is insufficient on its own unless you are dosing daily.

Proprietary blends — Grade D

A product that lists eight actives under a single "Performance Matrix" with a total weight of 4 g cannot meaningfully dose any of them. This is the dominant structural problem in the pre-workout category: label decoration that provides no assurance that any active reaches an effective dose. Until the UK and EU enforce mandatory per-ingredient disclosure on supplement labels, the only defence is choosing products that voluntarily list every ingredient weight individually.


How to take it

Take your pre-workout 30–45 minutes before training. This allows caffeine to reach peak plasma concentration (roughly 45–60 minutes post-ingestion) and citrulline to begin driving nitric oxide production. Do not take within 6–8 hours of your intended sleep time — caffeine's half-life is approximately 5 hours, meaning a 4 pm serving can still meaningfully impair sleep onset at 10 pm.

Do not stack with coffee, energy drinks or any other caffeinated product on training days. Add up all caffeine sources. NHS and EFSA guidance places the daily safe limit at 400 mg for healthy adults and 200 mg for pregnant women.

Beta-alanine is a saturation supplement — timing relative to your workout is less important than daily consistency over 2–4 weeks. Who should take it — and who shouldn't

Suited to: Experienced trainers who want the convenience of multiple proven actives in one product. Morning or early-afternoon training sessions. Athletes who have chosen an Informed-Sport certified product and verified transparent dosing.

Not suited to: Stimulant-sensitive individuals. Anyone training in the evening. People with high blood pressure, arrhythmia, anxiety or panic disorder. Pregnant or breastfeeding women. Individuals under 18. Anyone on beta-blockers, antihypertensives or other cardiovascular medication — caffeine's vasopressor effects are meaningful and additive.

Safety & interactions

The primary safety risk in the pre-workout category is over-stimulation from undisclosed or stacked stimulants. Products contaminated with DMAA, DMBA, synephrine or AMP-citrate have appeared in the UK market. These substances have been associated with serious cardiovascular events including hypertensive crises. At the supplement doses marketed, these are not hypothetical risks.

Regular use can produce caffeine dependence. Abrupt cessation causes withdrawal — headaches, fatigue, irritability — lasting 1–5 days. This is not dangerous but is worth acknowledging if you train daily.

Sleep disruption is common and meaningful. Chronic sleep impairment undermines recovery, cortisol regulation and body composition — the exact outcomes most pre-workout users are trying to protect. If your pre-workout is disrupting sleep, the net training effect is likely negative.

Cardiovascular contraindications are real. Anyone with a known arrhythmia, structural cardiac abnormality or uncontrolled hypertension should not take stimulant-containing supplements without explicit medical clearance.

How to buy it well

One criterion matters above all others: every ingredient must be listed with its individual dose. Walk away from proprietary blends.

For athletes in tested sports — powerlifting, athletics, CrossFit, military fitness tests — Informed-Sport certification is non-negotiable. Informed-Sport batch-tests for WADA prohibited substances. It is the only credible quality mark in the UK supplement market for this category.

For non-competing recreational athletes, look for products that hit the evidence-based doses: ≥150–200 mg caffeine (or calculate 3–6 mg/kg your bodyweight), 6 g+ L-citrulline, 3.2–4 g+ beta-alanine per serving (some products split the daily 4–6 g target across two servings).

The verdict

Pre-workout blends are Situational — Grade B. The category contains real ergogenic ingredients at potentially useful doses, but also contains significant noise: underdosed actives, proprietary blend obfuscation, unregulated stimulants and premium pricing for what amounts to caffeine plus a few grams of citrulline.

If you buy smart — transparent labelling, Informed-Sport certified, dosed to the evidence — a pre-workout can be a convenient way to stack proven actives before a session. If you are not reading the label carefully, you are paying for marketing.

The danger comes from (1) undisclosed stimulants in unregulated products and (2) stacking multiple caffeine sources unknowingly. Anyone with arrhythmia, uncontrolled blood pressure or a structural heart condition should get medical clearance before using any stimulant supplement. Can I just use coffee instead of pre-workout?
