The deadlift is the most complete strength exercise in existence
Pull it correctly and you train every muscle from your heels to your traps in a single movement — posterior chain, core, grip, and upper back all working together under real load. Pull it badly and you get nagging low-back fatigue that sets you back weeks. Why deadlift at all?
No other barbell movement simultaneously challenges the hamstrings, glutes, spinal erectors, lats, traps, rhomboids, and forearms in one compound pattern. It builds functional hip-hinge strength that carries over to every sport, daily activity, and other gym lifts — your squat, your row, your carry. For body composition, it drives a strong anabolic hormonal response and burns significant energy in a short time. For longevity, a strong posterior chain is one of the most reliable predictors of healthy ageing and fall resistance into your 60s and 70s.
If you are only going to add one barbell movement to your training, make it the deadlift.
Conventional deadlift: the set-up
Get this right and the lift almost pulls itself.
1. Approach the bar. Stand with feet roughly hip-width apart (toes can flare 15–30° — whatever feels natural). The bar should sit directly over the middle of your foot — this is approximately 2–3 cm from your shins when you look down.
2. Hinge and grip. Push your hips back (not down — this is a hinge, not a squat), reach down and grip the bar just outside your legs. Use a double overhand grip to start; add a mixed grip (one hand over, one under) only once load demands it, as mixed grip creates asymmetric rotational torque on the biceps over time. Hook grip is the gold standard for advanced lifters.
3. Set your position. Hips above knees, shoulders above or slightly in front of the bar, arms vertical when viewed from the side. Chest tall, lats engaged ('protect your armpits' — imagine bending the bar around your legs). Shin angle is roughly 5–10° from vertical.
4. Brace, then pull. Take a big breath into your belly, brace your entire trunk as if you're about to take a punch — 360° of intra-abdominal pressure. Hold that brace. Now think 'push the floor away' rather than 'pull the bar up' — the leg drive in the initial phase is what separates elite pullers from back-dominant novices.
5. The ascent. Bar stays in contact with your shins (it should almost graze them — wear long socks). Hips and shoulders rise at the same rate to just below knee height, then the hips drive through to lockout. At the top: stand tall, glutes squeezed, hips fully extended. Do not hyperextend your lower back at lockout.
6. The descent. Hip-hinge back first, then bend the knees once the bar passes them. Control the eccentric — do not drop-and-bounce unless you are using competition technique intentionally.
Sumo deadlift: set-up differences
The sumo stance changes the mechanics significantly. Feet are wider (roughly 1.5–2× shoulder width), toes flared out 30–45°, and you grip the bar between your legs rather than outside them. The torso is more upright, lumbar shear is reduced, and the quads take more of the load. The range of motion is typically 20–25% shorter than conventional, which allows many lifters to pull heavier.
Before pulling, drive your knees hard out over your toes — sumo deadlifters often cue 'spread the floor'. Hip mobility is the primary limiting factor in sumo; if your groin is tight and your hips cannot externally rotate comfortably, stick with conventional until mobility improves.
Lower-back safety: the real story
Here is the myth worth busting: the deadlift does not damage healthy spines. Research published in the British Journal of Sports Medicine and endorsed by NSCA guidelines confirms that resistance training — including hip-hinge loading — is a primary intervention for non-specific low-back pain, not a cause of it.
What does raise risk:
- Losing your brace under load (core switches off mid-rep)
- Aggressive load spikes — adding 20 kg to the bar in a single session
- Severe flexion under maximum load with an untrained spine
- Training through sharp, acute, or radiating pain
Moderate rounding of the upper back under heavy loads is common in experienced lifters and is not automatically dangerous. The distinction is between a controlled, braced, slightly rounded upper back (relatively benign) and a fully flexed, unbraced lumbar spine under near-maximal load (meaningfully risky).
If you experience pain that radiates down a leg, causes numbness or tingling, or is accompanied by any change in bladder or bowel function, stop training and see a GP or physiotherapist urgently. The trap-bar (hex bar) deadlift: the underrated option
If you are not training for powerlifting competition, the trap-bar deadlift deserves serious consideration as a primary movement. Because you stand inside the bar rather than behind it, the centre of gravity aligns more naturally with your body, reducing lumbar shear force compared to a conventional pull at equivalent loads. The more upright torso also makes it far more accessible for those with limited hip mobility or thoracic stiffness.
Does it build as much muscle? Yes — for most recreational lifters, trap-bar deadlifts drive posterior chain and quad development comparably to conventional. NSCA-certified coaches frequently prescribe it for older adults, beginners, and anyone returning from a back complaint.
Romanian deadlift (RDL) and other key variations
Romanian deadlift (RDL): Starts standing, hips hinge back with a soft knee bend, bar travels down the front of the legs to mid-shin (or wherever hamstring tension stops you), then drive back to standing. The eccentric emphasis on the hamstrings and glutes makes it the single best accessory for posterior-chain hypertrophy. Programme it at 3–4 sets of 8–12 reps at 60–70% of your conventional deadlift max.
Stiff-leg deadlift: Similar to RDL but with less knee bend and greater range of motion — more advanced, greater spinal loading. Reserve for experienced lifters.
Single-leg RDL: Builds unilateral hip strength and balance. Excellent for addressing left-right asymmetries and for athletic carryover. Dumbbell or barbell loaded.
Deficit deadlift: Stand on a 2.5–5 cm platform to increase range of motion. Builds strength off the floor and improves hip mobility over time. For intermediate lifters only.
Common faults and how to fix them
The bar drifts away from the body. Fix: actively engage your lats before the pull. Cue: 'protect your armpits' or 'put your shoulder blades in your back pockets'. The bar should almost graze your shins on the way up.
Hips shoot up at the start (the 'stripper pull'). Fix: this means your hips are too low initially — your back takes over. Set hips slightly higher in your starting position so shoulders and hips ascend at the same rate.
Knees cave inward during the pull. Fix: drive your knees out over your toes during the pull and think 'spread the floor'. Weak glutes and adductors are the usual culprit — add pause goblet squats and banded clamshells to your warm-up.
Jerking the bar off the floor. Fix: take the slack out of the bar first. On a loaded barbell, you will hear a click as the plates tighten. Then 'push the floor away' — do not yank. Jerking removes the stretch-shortening benefit and compresses the spine suddenly.
Hyperextending at lockout. Fix: think 'stand tall' at the top, not 'push your hips through violently'. Squeeze the glutes and brace — do not lean back.
Lower back rounds excessively early. Fix: improve hip hinge mechanics with Romanian deadlifts and kettlebell swings at lighter loads. Also address thoracic extension — a stiff upper back forces the lower back to compensate. Our mobility routine for lifters covers the drills.
Programming the deadlift
For beginners, deadlift once or twice per week at the start of your session (it is demanding — train it fresh). A simple beginner progression:
- Weeks 1–4: 3 sets × 5 reps at 60–70% estimated 1RM, adding 5 kg per session
- Weeks 5–8: 4 sets × 4 reps at 75–80%, adding 2.5 kg when all reps are clean
- Week 9: Deload — 2 sets × 5 at 60%, focus on technique
For intermediate lifters, a typical weekly structure might be: heavy conventional (4–5 sets × 3–5 reps) on day one, RDL or trap-bar pull (3–4 sets × 8–10 reps) on day two.
