Flexibility is passive range of motion: how far a muscle can be taken by an external force. Where Lifters Actually Get Tight

Ankles. Ankle dorsiflexion — the ability to drive the shin forward over the foot with the heel flat — is the single most common mechanical limiter of squat depth. When dorsiflexion is restricted, the heel lifts, the torso pitches forward, the lumbar spine rounds and load shifts to the lower back rather than the quads and glutes. Hip flexor lunge stretch. Take a long lunge, drop the back knee, tuck the pelvis under (posteriorly tilt) and reach the arm on the kneeling-leg side overhead. Thoracic Spine and Shoulders: Unlocking the Overhead Position

Dynamic vs Static: When to Use Each

- After training: use static stretching — held positions that lengthen muscle and connective tissue. Static holds of 60 seconds or more immediately before maximal lifts reduce acute force output by approximately 1–5%. After training, when muscles are warm and you are not about to load maximally, static stretching produces the lasting range-of-motion changes you need.
The ACSM recommends holding static stretches to the point of mild discomfort (not pain), for 15–60 seconds, performed at least 2–4 times per week for adaptation. Shorter holds performed more frequently beat longer, infrequent sessions.
The 10-Minute Daily Mobility Routine

Minutes 1–3: Ankles and lower leg
- Kneeling ankle rocks: 10 reps each side × 2 sets (30s rest)

- Hip flexor lunge stretch with arm reach: 40 seconds each side
Minutes 5–8: Thoracic spine
