What macronutrients are — and why they matter

Every food you eat is built from three macronutrients: protein, carbohydrates and fat. They are called 'macro' because you need them in large quantities — grams per day, not micrograms — and because they supply almost all of your dietary energy. Understanding how each one works, how many calories it carries and how to set the right amounts is the single most useful thing you can do for your nutrition. This is not abstract science: it is the operating system underneath every fat-loss, muscle-building and performance goal.

Fat is more than twice as calorie-dense as protein or carbs — which is why a tablespoon of olive oil (14 g / ~125 kcal) and a tablespoon of honey (21 g / ~60 kcal) can be so easy to underestimate.


Protein — role and needs

Protein is the structural material of the body. It builds and repairs muscle tissue, makes enzymes and hormones, transports oxygen (haemoglobin is a protein) and keeps your immune system functional. It is the only macronutrient your body cannot store in any meaningful reserve — which is why consistent daily intake matters.

How much do you need? The UK Reference Nutrient Intake (RNI) — the minimum to prevent deficiency in sedentary adults — is 0.75 g per kg of bodyweight per day. For a 75 kg person that is roughly 56 g: achievable from two chicken breasts. But the RNI is a floor, not a target.

If you are exercising to build muscle, lose fat or improve performance, the evidence-backed range is 1.6–2.2 g per kg per day (ISSN 2017 Position Stand; British Nutrition Foundation). At 75 kg, that is 120–165 g of protein daily. Higher intakes, up to around 2.4–3.1 g per kg, may benefit people in a significant calorie deficit trying to preserve lean mass, though benefits above 2.2 g/kg are modest for most.

Protein also has the highest thermic effect of feeding — roughly 20–30% of its calories are burned during digestion, compared with 5–10% for carbohydrates and 0–3% for fat. Practically, this means a high-protein diet gives a small but real metabolic edge on a cut.

Carbohydrates — role and needs

Carbohydrates are your body's preferred, fastest-burning fuel — the macronutrient your brain, red blood cells and working muscles reach for first. They are stored as glycogen in the liver (~100 g) and muscle (~400 g), which is why cutting carbs sharply causes a rapid initial drop on the scales: you are mostly losing water bound to glycogen, not fat.

The NHS Eatwell Guide recommends that carbohydrates provide roughly 50% of total daily energy, with an emphasis on wholegrains, legumes, vegetables and fruit over refined white starches and free sugars. SACN's Carbohydrates and Health report echoes this, specifically recommending at least 30 g of dietary fibre per day (UK average is only ~20 g) from carbohydrate-rich whole foods.

Are carbs essential? Technically no — the liver can manufacture glucose from protein via gluconeogenesis, and some tissues adapt to ketones. But for most people, eating adequate carbohydrates sustains training performance, mood, gut health (via fibre) and dietary adherence far better than low-carb patterns. The question is never 'are carbs good or bad' but 'what type and how much for your goal'.


Fats — role and needs

Dietary fat has been wrongly vilified for decades. It is essential for absorbing fat-soluble vitamins (A, D, E and K), producing sex hormones (testosterone, oestrogen), maintaining cell membrane integrity and insulating nerves. A diet too low in fat — below roughly 20% of total energy — compromises all of these functions.

The critical distinction is between fat types:

  • Unsaturated fats (olive oil, nuts, seeds, avocado, oily fish) — associated with cardiovascular benefit. Omega-3 fatty acids from oily fish have the strongest evidence base for heart health.
  • Saturated fats — SACN recommends capping these at no more than 10% of total energy (approximately 30 g for men, 20 g for women), as excess raises LDL cholesterol.
  • Trans fats — virtually absent from UK retail food since voluntary removal, but still found in some imported products and should be avoided entirely.

Calories per gram — the practical maths

This is where macro knowledge translates into real results. Once you know how many grams of each macro a food contains, you can calculate its calorie contribution precisely. A 200 g chicken breast (approximately 44 g protein, 2 g fat, 0 g carbs) provides (44 × 4) + (2 × 9) = 176 + 18 = 194 kcal. A 30 g handful of mixed nuts (~5 g protein, 15 g fat, 4 g carbs) provides 20 + 135 + 16 = 171 kcal — nearly the same calories in one-sixth the weight.

How to set your macro split

There is no single 'best' macro ratio. The research is consistent: total calorie intake and protein adequacy are the primary drivers of body composition; the precise carb-to-fat ratio is secondary and largely a matter of personal preference and tolerability.

A practical starting framework:

  1. Set calories using your TDEE plus your goal adjustment (deficit for fat loss, surplus for muscle). Use the TDEE calculator and calorie target tool.

  3. Set fat at a minimum of 20% of total calories (for hormonal health). Multiply grams by 9.

Fat loss: The single non-negotiable is a calorie deficit. Within that deficit, high protein (1.6–2.2 g/kg) is the most evidence-supported lever for preserving lean muscle. Research consistently shows that higher-protein diets in a calorie deficit produce significantly better lean mass retention compared with lower-protein controls. Carbs and fat can be split according to preference — neither low-fat nor low-carb is definitively superior for fat loss when protein and calories are matched.

Muscle building: A modest calorie surplus (200–400 kcal above TDEE) with the same high-protein target and sufficient carbohydrates to fuel training sessions and replenish glycogen is the evidence-based approach.
