# How to Squat Properly: Depth, Bracing and Every Cue You Need

## The squat is the most important exercise you are probably doing wrong

The squat is the single most effective lower-body strength movement available. It trains the quadriceps, glutes, hamstrings, adductors and spinal erectors simultaneously under heavy load, drives more hormonal response than any isolation exercise, and has direct carryover to every physical task from walking upstairs to sprinting. Done correctly, it is also one of the safest exercises in the gym. Done incorrectly — with restricted depth, a caved knee or a held breath — it becomes far less effective and puts unnecessary stress on the wrong structures. ## Why the squat beats everything else for lower body development

No single isolation exercise comes close to matching the barbell squat for muscle recruitment. The quad alone — four separate heads — works through a long range of motion. ## The descent — depth, cues and what actually matters

The descent is where the squat is made or broken.

**Step-by-step descent:**
1. Push your knees out in the direction of your toes as you begin to sit down — think 'spread the floor' with your feet.
2. Sit *down and back* — hips drop between your feet, not behind them. A slight forward torso lean is normal and expected.
3. Keep your chest up by thinking 'big chest' or 'show your logo' — this cue prevents excessive forward lean and butt wink.
4. Descend until the hip crease is at or below the top of the knee. This is genuine parallel. Do not stop short.
5. At the bottom, your knees should track over the second and third toes. Your heels stay flat on the floor.
6. Drive up by thinking 'chest up, push the floor away' simultaneously. The bar should move in a straight vertical line when viewed from the side.

Common error: squatting to 90 degrees and calling it deep. At 90 degrees, the glutes are barely involved. The last 15–20 degrees of depth is where glute activation peaks and where you build real strength.

## Knees over toes — busting the most dangerous myth in the gym

For decades, coaches cued 'don't let your knees go past your toes'. This advice, based on a misread of 1970s research, is actively counterproductive. Peer-reviewed biomechanics research published in the Journal of Strength and Conditioning Research (Fry et al., 2003) confirmed that while restricting the knee reduces patellofemoral stress, it dramatically increases hip and lumbar torque — trading one potential stress for a worse one.

In practice, athletes in weightlifting, ballet, cycling and climbing expose the knee to significant toe-pass under extreme loads without elevated injury rates. The knee is designed for this range of motion. Your job is to strengthen the structures around it progressively, not to avoid the range.

The real cue is: **knees track over the toes**. Not in, not excessively out — tracking straight over whichever direction your toes point. Knee cave (valgus collapse), not toe-pass, is the actual risk factor to watch and correct.

## Bracing and breathing — the single most overlooked squat skill

Core bracing is what separates a strong, safe squat from a weak, risky one.

**The Valsalva manoeuvre:**
1. Take a deep breath into your belly — not your chest — before you unrack or before each rep.
2. Expand your entire trunk in 360 degrees: front, sides and back. Imagine bracing for a punch to the stomach.
3. Hold that brace through the entire descent and drive phase. Release at the top of the rep.
4. On lighter sets (under 70% of your maximum), breathing at the top of each rep is fine. On heavy sets — anything above 80% — use one breath per rep and hold it throughout.

This intra-abdominal pressure brace is not optional for heavy lifting. NSCA guidelines identify bracing as the primary mechanism for spinal stability under axial load. A belt assists by giving your brace something to push against — it amplifies the brace, it does not replace it.

## Common faults and how to fix them

**Fault: Knee cave (valgus collapse)**
*What it looks like:* Knees track inward, especially out of the bottom position.
*Why it happens:* Weak glutes (particularly glute medius), weak adductors, or simply a motor pattern issue.
*Fix:* Cue 'spread the floor' or 'push knees out'. Add banded squats (light band around the knees) to reinforce the pattern. Strengthen the glutes directly with hip thrusts and Romanian deadlifts.

**Fault: Butt wink (posterior pelvic tilt at depth)**
*What it looks like:* The lower back rounds as you hit bottom depth.
*Why it happens:* Most commonly limited hip flexion mobility or going deeper than current mobility allows.
*Fix:* Work on hip flexor and hip capsule mobility. Temporarily reduce depth to the point where neutral spine is maintained and build from there. A wider stance can help those with narrower hip sockets.

**Fault: Heels rising**
*What it looks like:* Heels lift off the floor during descent.
*Why it happens:* Tight calves limiting ankle dorsiflexion.
*Fix:* Daily calf stretching (gastrocnemius and soleus), wall ankle stretches. Temporarily elevate heels on small plates or use Olympic lifting shoes while you build ankle range.

**Fault: Excessive forward lean**
*What it looks like:* Torso pitches aggressively forward; bar drifts forward of mid-foot.

*Fix:* Cue 'chest up'. Strengthen the upper back with rows and face pulls. If the lean is severe, goblet squats and front squats train the upright torso position directly.

**Fault: Not reaching depth**
*What it looks like:* Stopping visibly above parallel and treating it as a full rep.
*Why it happens:* Often habit or misunderstanding of what parallel actually looks like.
*Fix:* Use a box at the appropriate height as a target. Film yourself from the side — what feels deep is rarely as deep as it looks on video. Goblet squats naturally encourage depth.

## Variations and regressions

**Goblet squat** — Hold a dumbbell or kettlebell at your chest. The counterbalance makes depth easier to achieve, reinforces an upright torso, and is the ideal learning tool. Start here if you are new to squatting.

**Box squat** — Squat to a box at or just below parallel, pause briefly without full relaxation, drive back up. Teaches depth awareness and eliminates the bounce out of the hole. Excellent for beginners and those returning from injury.

**Front squat** — Bar in the front rack position. Demands more ankle and thoracic mobility but builds the upright torso pattern directly. Excellent for those with chronic forward-lean issues.

**Hack squat / leg press** — Machine alternatives that reduce skill demand and are useful when learning or managing fatigue. ### How deep should I squat?

Hip crease below or level with the top of the knee — commonly called 'parallel' — is the minimum effective depth for full quad, glute and hamstring recruitment. Going deeper (arse to grass) is fine if your mobility allows and you can maintain a neutral spine. Stopping at 90° or above cuts the range where glutes are under the most tension and limits both strength and hypertrophy gains.

### Are squats bad for your knees if they go past your toes?

No — this is one of the most persistent myths in fitness. Biomechanics research confirms that knee-over-toe travel is a normal, necessary part of the squat pattern. Artificially restricting it — by placing a board under the heels or cueing 'knees back' — increases torque at the hip and lumbar spine instead. ### Why do my heels lift off the floor when I squat?

Heel rise during the squat is almost always caused by limited ankle dorsiflexion — the ankle can't flex enough to allow the shin to travel forward, so the heel compensates by rising. The fix is two-pronged: first, work on daily ankle mobility (calf stretching, ankle circles, wall-ankle stretch); second, elevate your heels temporarily on 1–2 kg plates or use heel-elevated shoes while you develop range.
