## Why train the overhead press

## Mobility prerequisites before you load the bar

Two mobility requirements must be in place before you load the overhead press — load them without addressing these first and pain will follow:

**Shoulder flexion past 180°.** You need to be able to raise both arms directly overhead with your elbows locked out and biceps close to your ears, without your lower back arching significantly to compensate. If you cannot, work overhead band stretches and wall slides daily.

**Thoracic extension.** The press demands that your upper back extends as the bar passes your face, allowing the bar to travel in behind your head rather than crashing forward. A stiff, flexed thoracic spine forces your lumbar spine to hyper-extend instead — this is the primary source of overhead press lower-back pain. Use a foam roller over a bench or thoracic rotation drills for 5 minutes before every pressing session.

## Set-up and grip

A correct set-up determines every rep before you unrack the bar.

**Grip width.** Take a double-overhand grip just outside shoulder width — slightly wider than the snatch-grip 'fist's width' cue, but no wider than where your forearms are vertical when the bar sits in the rack at shoulder height. This keeps the wrists stacked over the elbows and the force path clean. A grip too wide limits full shoulder flexion at lockout; too narrow loads the wrists and reduces tricep leverage.

**Wrist position.** The bar should sit low in the palm, close to the heel of the hand — not in the fingers. This keeps the wrist neutral (or very slightly extended) and allows force to transfer directly into the bar rather than flexing through the wrist under load. Wrist wraps can help while you build proprioception.

**Rack height.** Set the J-hooks so the bar sits just below chin height — roughly collarbone level. Too high and you are on your tiptoes to unrack; too low wastes energy getting the bar to the starting position.

**Stance.** Stand with feet roughly hip-width apart, toes slightly out. Think of the stance as your squat base — stable and balanced, with weight distributed evenly through your feet. This is not a wide powerlifting stance; it is a standing position that lets you brace and drive without lateral sway.

## The start position: clean it up

Once you have unracked the bar and stepped back, the bar should rest on the front of your shoulders — the "front rack" position. Deltoids are the shelf.

- Elbows slightly in front of the bar — not directly under, not behind
- Upper arms roughly 45–75° to the torso (not flared to 90°)
- Chest tall, shoulder blades slightly retracted and depressed — not shrugged
- Core braced: take a deep breath into your belly, brace your abs and obliques as if preparing to take a punch, then hold that pressure throughout the rep
- Glutes squeezed: this is the single most underused cue in the overhead press; squeezing the glutes anteriorly tilts the pelvis, neutralises the lumbar spine, and prevents the lower-back hyper-extension that causes most pressing injuries

## The bar path: the most misunderstood part

Here is where most coaching misses the mark: the bar does **not** travel straight up.

At the start position, the bar is in front of your face. To reach optimal lockout — directly over mid-foot — the bar must travel slightly back as it rises. As the bar passes your forehead, your head ducks back slightly (not the bar going forward — *your head* moves), the bar clears your face, and then the bar naturally migrates back over mid-foot as the shoulders reach full flexion.

At lockout, your head should be through — ears between biceps, not forward of the bar. The bar should be directly above your shoulder joint, your hip, your ankle — a clean vertical stack when viewed from the side.

The S-curve path (slightly forward as it leaves the rack, then back to lockout) is a coaching myth. The efficient path is: straight up from chin height, clearing the face, ending over mid-foot. Film yourself from the side on your first session — most lifters are shocked at how far forward their bar drifts.

## Brace, press, lockout — the rep

1. **Breath and brace.** Take a deep belly breath, brace hard, squeeze glutes. This is your launch position.
2. **Press.** Drive the bar vertically. Think "push the floor away" with your feet to add lower-body rigidity — not leg drive (that is the push press), just full-body tension.
3. **Head through.** As the bar passes your forehead, allow your chin to tuck slightly and your head to move back and then through the bar path. Do not press around your face — press past it.
4. **Lockout.** At the top, the bar is stacked over mid-foot, elbows are fully locked, shoulders actively pressed up (shrug slightly into the bar — do not relax at lockout), and glutes remain squeezed.
5. **Lower under control.** Reverse the path. The bar returns to the front rack with a controlled eccentric — around 2–3 seconds down. Do not drop it.

For hypertrophy, use 6–15 reps per set, 3–5 sets, 2–3 minutes rest between sets. For strength, use 3–6 reps, 4–5 sets, 3–5 minutes rest. ## Common faults and how to fix them

**Fault 1 — Elbow flare.** Elbows drift too wide (above 75° to the torso) in the start position, rotating the humerus externally and narrowing the subacromial space. Fix: film from the front, actively pull elbows inward to a 45–60° angle before each set.

**Fault 2 — Lumbar hyperextension.** The lower back arches excessively, especially at lockout, because the thoracic spine is too stiff to contribute. Fix: thoracic extension mobilisation daily; actively engage glutes throughout; reduce load and re-pattern.

**Fault 3 — Bar drifting forward.** The bar ends up in front of the face at lockout rather than over mid-foot. Fix: consciously move your head back as the bar passes your chin; think "bar over ears" at lockout.

**Fault 4 — Wrist collapse.** Wrists break back under the bar, loading the tendons and reducing pressing efficiency. Fix: lower the bar into the heel of the palm; wrist wraps can provide proprioceptive feedback while you re-groove the position.

**Fault 5 — Breath loss.** Lifters exhale mid-rep, lose intra-abdominal pressure, and the spine deflects. Fix: press the full concentric before exhaling; on very heavy sets, fully re-brace between each rep.

## Variations and when to use them

**Dumbbell overhead press (seated or standing).** Allows independent arm tracking — each arm finds its own efficient bar path — which is excellent for correcting left-right asymmetries and building unilateral shoulder stability. Use as your primary press if shoulder discomfort prevents barbell pressing, or as a second pressing movement for additional volume.

**Seated barbell or dumbbell press.** Removes lower-body stability demands, allowing slightly more isolated shoulder loading. Useful for hypertrophy-focused blocks or when lower-body fatigue from squats or deadlifts is limiting your ability to brace. Do not use it as a permanent substitute for the standing press — you lose the full-body integration benefit.

**Push press.** Uses a dip-and-drive leg action to generate momentum through the sticking point, allowing 20–30% more load overhead. Excellent for building explosive power, strengthening the lockout position, and adding variety to your programme. Do not count push press reps as strict press reps — they are distinct stimuli.

**Landmine press.** The angled bar path is joint-friendly and requires less shoulder flexion at lockout — a good bridge exercise if you are working through a mobility restriction or mild shoulder discomfort.

## Programming the overhead press

The overhead press is most commonly underprogrammed. Most lifters treat it as an afterthought behind the bench press and wonder why their shoulders lag. Treat it as a primary movement — give it its own training day or the first slot in an upper-body session.

A practical structure:
- **Beginner (0–12 months):** 3 sets × 8–12 reps, 2× per week, linear progression (add 1.25–2.5 kg when you hit the top of the rep range across all sets)
- **Intermediate (1–3 years):** 4–5 sets × 4–8 reps (heavy), plus 3 sets × 10–15 reps dumbbell press as accessory; progress via wave loading or double progression
- **Advanced (3+ years):** periodised blocks alternating strength (3–6 reps, 85–90% 1RM) and hypertrophy (8–15 reps, 65–75% 1RM); push press as a power day variation

### Why does my shoulder hurt when I overhead press?
